You’re Losing Weight, But Are You Losing Muscle?
Seeing the number on the scale go down can feel like proof that your plan is working.
You may be walking every day, attending boot camp classes, completing high-intensity workouts, reducing your food intake, or using a prescribed weight-loss medication. You step on the scale, see a lower number, and assume your body is becoming healthier.
But the scale cannot tell you what you actually lost.
Some of that weight may have come from body fat. Some may have come from water, stored carbohydrates, food in the digestive system, or lean tissue.
This is why losing weight and improving your body composition are not always the same thing.
The goal should not simply be to become lighter. The goal should be to reduce excess body fat while maintaining as much muscle, strength, mobility, and physical function as possible.
When Weight Loss Hides a Bigger Problem
Coach Mark shared the example of a client who lost more than 50 pounds.
On paper, that sounds like an incredible result.
However, when her body composition was examined more closely, her muscle mass had also decreased. The scale showed progress, but it did not reveal the complete story.
Losing some lean mass during significant weight loss is common. The concern is whether too much muscle is being lost because the programme does not include enough resistance training, appropriate nutrition, or recovery.
Research shows that resistance training can reduce the amount of lean mass lost during a weight-loss programme. It may also improve muscular strength, even when the scale does not decrease faster.
That difference matters.
A smaller body is not automatically a stronger body. A lower number on the scale does not automatically mean that your fitness, strength, or body composition has improved.
Weight Loss and Fat Loss Are Not the Same

Weight loss refers to a decrease in total body weight.
That decrease may include:
Body fat
Muscle and other lean tissue
Body water
Stored carbohydrates
Food moving through the digestive system
Fat loss refers specifically to reducing stored body fat.
For most people, the better goal is to lose body fat while preserving muscle and physical strength.
This is why two people can lose the same number of pounds and experience completely different results.
One person may lose mostly body fat while maintaining muscle. Their waist may become smaller, their clothing may fit better, and their strength may remain stable.
Another person may lose a larger amount of lean tissue. Their scale weight may decrease, but they may also become weaker and feel that their body looks softer than expected.
The scale cannot explain which type of change has occurred.
Muscle and Fat Occupy Different Amounts of Space
A pound of muscle and a pound of fat weigh exactly the same because one pound is always one pound.
However, they do not occupy the same amount of space.
Muscle tissue is denser than fat tissue. This means that the same weight of muscle generally occupies less space than the same weight of fat.
That is why someone can remain close to the same body weight while becoming smaller around the waist, stronger, and more defined.
It is also why a person may lose weight without achieving the appearance they expected if a significant portion of that loss came from muscle instead of body fat.
Body composition provides more useful information than scale weight alone.
Why Preserving Muscle Matters

Muscle supports much more than physical appearance.
It helps with:
Strength
Balance
Posture
Mobility
Joint stability
Exercise performance
Everyday activities
Physical independence as you age
Muscle and other lean tissues also contribute to the energy your body uses at rest.
However, it would be inaccurate to claim that muscle burns an enormous number of calories while you are sitting still. Building muscle can support energy expenditure, but it is not a magical solution that allows unlimited eating.
Your total energy needs are influenced by several factors, including your body size, age, genetics, movement, training, food intake, and the amount and type of tissue in your body.
When body weight decreases, the body generally requires less energy to maintain itself. Losing lean tissue may contribute to that reduction, but it is not the only reason energy needs can decrease during weight loss.
The practical goal is to preserve muscle because it supports strength, function, training performance, and long-term health, not because muscle automatically turns the body into an extreme calorie-burning machine.
Cardio Is Not the Enemy
Cardio, walking, boot camp classes, circuit training, and high-intensity interval training are not automatically harmful.
They can improve cardiovascular fitness, support calorie expenditure, increase daily movement, and provide important health benefits.
The problem occurs when someone relies almost entirely on calorie restriction and cardiovascular exercise without giving the muscles a strong reason to remain.
During an energy deficit, the body is receiving less energy than it uses. Without adequate resistance training and nutrition, some lean tissue may be lost along with body fat.
Both aerobic and resistance exercise may help preserve muscle during weight loss, but resistance training is particularly valuable because it directly challenges the muscles and improves strength.
You do not need to stop walking or completing cardio workouts.
You need a balanced programme that also includes progressive resistance training.
What BMI Can and Cannot Tell You

Body mass index, or BMI, is calculated using height and weight.
It can be useful as a general screening tool, especially when evaluating health patterns across larger populations.
However, BMI does not directly measure body composition.
It cannot tell you how much of your body weight comes from fat, muscle, bone, organs, or water. It may also provide an incomplete picture for individuals with greater muscle mass or unusual body proportions.
The CDC describes BMI as one potential health indicator that should be considered alongside medical history, health behaviours, physical findings, and laboratory results. It is a screening measure rather than a diagnosis.
BMI should not necessarily be ignored, but it should not be treated as the only measurement of progress or health.
Understanding Body-Fat Percentage and Fat-Free Mass
Body-fat percentage estimates how much of your total body weight consists of fat.
For example, estimated fat mass can be calculated using this formula:
Body weight × estimated body-fat percentage = estimated fat mass
Estimated fat-free mass can then be calculated by subtracting fat mass from total body weight:
Body weight − estimated fat mass = estimated fat-free mass
However, fat-free mass does not mean skeletal muscle alone.
It also includes:
Body water
Bone
Organs
Connective tissue
Skeletal muscle
Other non-fat tissues
This is an important correction because subtracting fat mass from total weight does not provide an exact measurement of how many pounds of skeletal muscle someone has.
Body-composition testing can still be valuable, but the numbers should be interpreted as estimates and trends rather than perfectly exact measurements.

Different systems use different methods and prediction formulas. Hydration, meals, exercise, clothing, positioning, and testing conditions may affect some results. Research involving body-composition devices has shown that changes in hydration can influence estimated fat and lean mass.
For clearer comparisons, members should complete their scans under similar conditions whenever possible.
Instead of focusing on a single result, look at the direction of the trend across several scans.
Muscle Soreness Is Not a Progress Report
The original presentation suggests that feeling no soreness after a workout may mean the muscles were not challenged enough.
That statement requires clarification.
Muscle soreness may occur after unfamiliar exercise, increased training volume, or movements that place greater stress on the muscles. However, soreness is not a reliable measurement of muscle growth, workout quality, or the amount of muscle damage that occurred.
Research has found that delayed-onset muscle soreness does not necessarily reflect the magnitude of exercise-induced muscle damage.
You can complete an effective workout without becoming sore the following day.
A better way to evaluate your training is to monitor whether you are gradually improving:
Are you lifting more weight?
Are you completing more controlled repetitions?
Is your technique improving?
Are you using a greater range of motion?
Are you becoming stronger?
Can you perform more difficult variations?
Are you recovering well enough to train consistently?
Soreness can happen, but it should not be the main goal.
Extreme soreness may interfere with movement, recovery, and the quality of your next workout.
How Resistance Training Helps Build and Preserve Muscle

Resistance training challenges the muscles by making them work against an external force.
That resistance may come from:
Dumbbells
Barbells
Resistance machines
Resistance bands
Cables
Bodyweight exercises
Other appropriately challenging equipment
Training creates mechanical tension and signals the body to adapt.
With appropriate nutrition and recovery, the body repairs and remodels muscle tissue so that it can better handle similar demands in the future.
The workout provides the stimulus.
Nutrition and recovery help support the adaptation.
This process takes time. One difficult workout will not immediately create a noticeable amount of muscle.
Meaningful progress requires consistency and gradual progression.
You Do Not Always Have to Lift the Heaviest Weight
Coach Mark’s core message is that members should not be afraid of challenging resistance training.
That message is valuable, but “lift heavier” should not be interpreted as lifting the heaviest weight possible during every workout.
Research indicates that lighter, moderate, and heavier resistance can all support muscle growth when the training is sufficiently challenging. Heavier loads may provide greater benefits for maximum strength, but they are not the only way to build muscle.
The appropriate resistance depends on:
Training experience
Exercise technique
Current strength
Injury history
Joint health
Age
Medical conditions
The exercise being performed
The individual’s goals
The resistance should be challenging enough that the final repetitions require effort while the person can still maintain safe and controlled technique.
Progressive overload may involve adding weight, but it can also involve adding repetitions, improving control, increasing range of motion, adding a set, or progressing to a more difficult exercise.
The goal is not reckless lifting.
The goal is progressive and appropriately challenging resistance.
Protein, Nutrition, and Recovery Matter

Resistance training alone is not the entire solution.
The body also needs sufficient nutrition and recovery.
Protein provides amino acids that support the repair and maintenance of body tissues. Research suggests that appropriate protein intake can help preserve lean mass during weight loss, particularly when combined with resistance training.
Protein sources may include:
Chicken
Fish
Shrimp
Eggs
Lean meat
Greek yoghurt
Milk
Beans
Lentils
Tofu
Other soy products
Protein shakes when appropriate
The exact amount a person needs depends on several factors, including body size, age, training, overall calorie intake, kidney health, medical history, and personal goals.
More protein is not automatically better.
Anyone with a medical condition or specific dietary restriction should speak with a qualified healthcare professional or registered dietitian before making major nutrition changes.
Sleep and rest also matter. The body needs enough recovery time to adapt to training.
What About Weight-Loss Medications?

Prescription weight-loss medications can be useful and medically appropriate for some individuals.
They should not be described as automatically destroying muscle or damaging the metabolism.
However, significant weight loss from any method may include some loss of lean mass. This may occur during lifestyle-based weight loss, medication-assisted weight loss, or other interventions.
Recent research suggests that combining weight-loss treatment with resistance training may produce a more favourable lean-mass outcome than relying on weight loss alone.
People using prescription medications should work with their healthcare providers and should not stop or change a medication based on social-media advice.
A complete plan may include:
Medical supervision
Appropriate food intake
Adequate protein
Resistance training
Regular movement
Strength monitoring
Body-composition tracking when appropriate
The medication and the exercise programme should be considered parts of a larger health strategy.
How to Know Whether Your Programme Is Working
Do not rely on one measurement.
Track several indicators together:
Scale weight
Waist and body measurements
Body-fat trends
Fat-free-mass trends
Strength
Exercise performance
Clothing fit
Energy levels
Daily movement
Balance and mobility
Visible changes in body shape
Consistency with nutrition
Sleep and recovery
A single scan or weigh-in can be influenced by water, food intake, sodium, hormones, digestion, and testing conditions.
Progress becomes clearer when you compare consistent measurements across several weeks or months.
Building a Better Weight-Loss Programme
A more complete approach may include the following components.
Create a Manageable Calorie Deficit
Fat loss requires an eating pattern that allows the body to use more energy than it receives over time.
However, the plan should not be so aggressive that it becomes impossible to maintain or leaves you unable to train and recover properly.
Complete Resistance Training Consistently
Adults are generally encouraged to perform muscle-strengthening activities involving the major muscle groups on at least two days each week.
Depending on experience and goals, some people may train more frequently with an appropriately designed programme.
Keep Cardio and Daily Movement
Walking and cardiovascular exercise support heart health, fitness, mobility, and energy expenditure.
Adults should generally work toward at least 150 minutes of moderate-intensity aerobic activity per week, or an equivalent amount of vigorous activity, alongside muscle-strengthening exercise. Beginners can start with smaller amounts and gradually build up.
Eat Adequate Protein and Balanced Meals
Include protein throughout the day and combine it with vegetables, fruit, whole grains, healthy fats, and other nutrient-dense foods that fit your preferences and medical needs.
Recover Properly
Allow time for sleep, hydration, stress management, and recovery between challenging sessions.
Measure More Than Your Weight
Use measurements, body-composition trends, strength records, progress photos, clothing fit, and workout performance to understand how your body is changing.

Keep walking.

You are not training simply to become smaller.
You are training to become stronger, healthier, more capable, and better prepared to maintain your progress.
